What is Strength Training?

Strength training involves low-rep, heavy-load exercises to increase the muscles' maximum force production capacity. It is based on compound movements (multi-joint exercises).

Scientifically: Neural adaptation and type II muscle fiber hypertrophy lead to increased 1RM (one-rep max).

Why Do It?

  • Increases muscle mass and boosts basal metabolic rate (+7-10%)
  • Improves bone density (reduces osteoporosis risk)
  • Triggers testosterone and growth hormone release (especially in big compound lifts)
  • Anti-aging effect (prevents sarcopenia)
  • Improves posture and reduces injury risk
  • Mental health: Boosts dopamine and serotonin, increases self-confidence

How to Do It?

  • Progressive overload: Gradually increase weight, reps, or sets
  • Form first (greatly reduces injury risk)
  • Rest: 2-5 min between sets, 48-72 hours between same muscle groups
  • Nutrition: Protein 1.6-2.2 g/kg, calorie surplus for hypertrophy
  • Sleep: 7-9 hours (critical for recovery and hormone release)

How to Choose a Program?

  • Beginner: Full body, 3 days/week (StrongLifts 5x5, Starting Strength)
  • Intermediate: Upper/Lower or Push/Pull/Legs split
  • Advanced: Powerlifting programs (Sheiko, Westside, 5/3/1)
  • Strength focus: 1-6 rep range
  • Strength + hypertrophy: 6-12 rep range
  • Weekly frequency: Major muscle groups 2-3 times/week
